Goal: Elevate heart rate, activate core muscle groups, and prevent injury.
Linear Activation:
Jog to backpedal (2 x 20 yards)
High knees and butt kicks (2 x 20 yards)
Dynamic Flexibility:
Frankensteins (straight-leg kicks) and walking lunges with a twist (1 x 20 yards)
A-Skips and B-Skips for running mechanics rhythm (1 x 20 yards)
Static/Mobility Reset:
Deep hip flexor stretch and dynamic calf stretches.
2. Speed and Agility Development (15 Minutes)
Goal: Enhance footwork, acceleration, and rapid redirection using fast-paced conditioning drills.
Drill 1: Speed Ladder Matrix (7 Minutes)
One-foot in: Focusing on rapid foot transitions.
Two-feet in: Emphasizing knee drive and pumping arms.
Icky Shuffle: Building lateral coordination and spatial awareness.
Repetitions: 2 sets per variation; high intensity with active recovery walks back.
Drill 2: 4-Cone Change-of-Direction Drill (8 Minutes)
Set up cones in a 5x5 yard square.
Pattern: Sprint forward to cone 2, lateral shuffle to cone 3, backpedal to cone 4, and crossover sprint past the starting line.
Focus: Keeping a low center of gravity, sinking hips at the turns, and explosive first steps.

Goal: Tailor mechanics to the athlete's primary sport or designated field position.
